Monday
Morning rehab with Joe. Returned in the afternoon for my workout: Ten station circuit 30 seconds on, 50 seconds rest with 3 minutes between sets. Overhead squat KB swings Trap bar deadlift Pull ups Reverse hyper Thick rope overhead pull Dbell twists on swiss ball Feet elevated push ups Plank hmm... one more station but I can't remember. Went three times through and I am really sore today. |

Tuesday-med ball and throwing
Spent about 45 minutes with med ball drills focusing on the stone/shot put. Joe still had my training bag in the Jeep so I was stuck with my sneakers. Rookie mistake. Met Joe and Adam for throwing: Threw the mysterious 12-14lb. stone for most of the workout. 10-12 stand throws 8-10 full throws Distances were okay... I was more impressed that I was incorporating the drills I was working on inside. 12# hammer Staying longer with the arms and starting to blend into the third wind before release. I still tend to shorten my wind in anticipation for the release. Bah. Stayed consistent 90-95' with a high of 97'. Need to get this over 100' in training. C'mon. It's only 12lbs.
Wednesday Morning rehab with Joe Metabolic workout (sledgehammer, sled pull/push, KB swings, med ball throw down) One minute at each station and 2-3 minutes rest depending on heart rate. This is getting a lot better. My heart rate dropped 20% between the first and second minute of rest so I am recovering faster. I went for my first rolfing session. Jury is still out on whether or not it was beneficial. I understand it a process and I will need to go again but for now I might stick with my massage guy on Wednesdays for recovery. Anyone been ROLFED?

My understanding is that it's myofascial release/yoga-esque/deep tissue massage stuff (good), but with the goofy holistic shenanigan energy field healing stuff (lolwtf) thrown on top.
So if you're already getting the former, if it was me, I'd probably pass on the latter. |

Rolling dbell tri 3 x 8 Saturday in Ocala, Florida 1st Women's East Coast Championships Pretty happy with my marks all around. Pretty happy to be back over 48' in my hwfd and started feeling better with my hammers. It rained the entire day so I am disappointed not to have a better hammer mark, the handle was too slick. GREAT caber for the ladies. I was the only chick to turn it but Kate Grammer gave it a good scare. Sheaf is still a disaster. Really excited about my wfh. Cleared 17' standing and ran out of room on the stands so we moved to an open sheaf stand to go for 18'. Dang it. I had the height but with the bar on chains it swung a little with the wind. Turns out the weight was actually 29lbs. I'll get it eventually. |

I have been spending a lot of my training time with free weights and core
stuff. Last week I worked with Mongo (our resident Oly lift coach) and we fine tuned my snatch technique. I widened my grip and focused on a higher pull to incorporate my hip more. It felt a little awkward but I will keep working on it. On Tuesday we worked on my clean technique and I worked up to 175 pretty easily. These were my first Oly lift workouts in quite a while. I have thrown the shot put twice this week in the parking lot at the gym. Not totally ideal but it works. A lot of stand throws with the 10lb. and minimal work with the 4K. I like to keep the heavy ball as the main implement for a while. I have my training log in the car so when I remember it I will post the actual workouts! |

Med ball drills (shot put stuff) A. Incline bench 5-4-3-3-2 worked up to 180 for a double... only got it for a single B1. Chain flat bench 6 x 3 bar=45lbs. chains 20lbs. each (2 sets for total 80lbs. of chain) B2. Rolling thunder pullups 6 x 3 Shoulder prehab stuff Tuesday shot put workout: 5 x soft toss 10lb. 8x stand throw 10lb. 6 x stand throw 4k 6 x double hop drill 10lb. 4 x hip pop drill 10lb. 8 x full 10lb. 8 x full 4K Clean workout with Mongo. Worked up to 185 from blocks and was pretty happy with the new technique. It will be interesting to see how my numbers go up when I pull from the floor. I have always had a better clean from the floor than a hang position. With all the warmups I had at least 10 sets of 2... I felt pretty zonked after the clean workout so when I moved on to my front squats the nervous system just didn't fire. 185lbs. felt like a kazillion. Wednesday Massage Few hours later I went back to the gym and performed my dynamic warmup and stretch. I worked on drills and lateral movements. It's now Friday as I write this and my tush is still sore. Thursday A. Chain flat bench 6 x 3 Used the 60lb. chains this time with a 50lb. thick bar 95(plus 120lbs. chain)-100-105-110-115-120-125 Hmm... pretty happy with 245 at the top for a set of three. B1. Seated rows B2. Rolling Thunder pull ups C1. Lat lift C2. Axle skullcrusher Friday 3 x soft toss 10lb. 6 x stand throw 3 x stand throw with reverse 3 x hip pop drill 4 x double hop drill 6 x full 10lb. *best somewhere around 14.50m 6 x full 4K *best around 16m Snatch day! (That's right. I said it.) Warmup 1 High Pull/2 Power Snatch (from blocks) worked up to 135lbs. 1 High Pull/1 Power Snatch (from blocks) worked up to 150lbs. Had some decent pulls at 150 but could not finish the catch. I was a little frustrated-I can totally relate my finish in the snatch to my release in the shot. Occasionally last season I would remember the feeling of acceleration through the finish of the throw but for most of the season I felt like I was floating through release. Just like in my shot I have to suck it up and retrain my technique in my lifts. I have found that I just watch the bar pass in front of my face and then Blaaaaaaah. No finish, no snap. Mission: finish the lift, finish the throw. |

Sooooo I got hitched (YAY!) to my very handsome schweetums and just
returned from our AWESOME honeymoon in Mexico. We managed two days in the resort gym (uh, one day was a Pilates reformer class) and spent the rest of the time napping on the beach. It was rough. my wife and I did this for 9 days in Jamaica for our honeymoon. Plus I gained about 15lbs from all the food I ate. It was glorious.
Congrats!!! From the photos, it looks like the wedding was beautiful and glad you had a great honeymoon as well. |

Thanks, Jake! We had a bw scale in the bathroom at the hotel (bad idea) and I topped off the scale at 182.2 after a
hefty meal. Back down a few pounds once we got home.
Thursday Spent about an hour in the turfroom drilling shot and working with the medball. I did some ladder drills and tried to move athletically. A1. Low cable split squat A2. Peterson step ups B1. band punch B2. three way plank C. 90/90 Stretch Friday Hour of throwing with 10lb. and 4K First day back with Mongo our Oly lifting coach at Athlete's Arena. I worked back up to 183 for power clean doubles from the floor and finished up with some high pulls at 203. Tried some modified front squats on the Hurricane. I liked the concentration on the quads but the range of motion was a little restricted. Finished up with some single leg RDL and glute ham extension. |

Went to a powerlifting meet in honor of Donnie Thompson and spent a good portion of the afternoon talkin' shop with Louie Simmons. In the strength world he has his methods but he keeps it simple. Monday Bert got an updated version of a Tendo unit that is linked to an iPod touch. Great innovation to a useful product so I spent my workout playing with technology. A. Tendo flat bench 10 x 3 sets later... Worked up to 210lb. on the bench for a triple. Kinda surprised how well it went. I will look back at my training log for the best wattage. I believe the best set was 68K. B1. Incline dbell press B2. Pronated chins C1. Knee up rotator C2. Subscap hold Tuesday Shot at Irmo HS. Finally met the track coach and got the okay to throw there. I am not longer that creeper throwing stuff in the infield. A. Snatch workout: 5 sets of 1 high pull, 2 hang snatch from below the knee 3 sets of 1 high pull, 1 hang pull, 1 hang snatch This was my first snatch workout in a week or so... I am really looking forward to consistency in training. B. 18" foam box squat 6 x 3 As per Louie's suggestion, I gave box squats a go with a wide stance. "Everything I do is in external rotation" so why not squat this way? C1. Stiff legged RDL C2. Dbell step ups D1. Reverse hyper D2. Hip crossover with physio ball SORE already... |

Hmm, let me back it up a few days. Geez. I'm terrible at posting workouts.
Tuesday throwing: Mixing things up a bit with a lot more drills in between full throws. Finally got a tripod for my Flip. Did I bring it today. No. I am a pea brain. Snatch workout Worked up to 138 for doubles from the floor. Had a couple near awesome catches at 143... First week pulling from the floor. Kinda surprised how different I feel with the modified technique. I used to be much stronger from the floor but now that I am incorporating my hips a lot more, I need to find my legs. Box squat on 18" box 9 x 3 95lbs. with 120lbs. of chain Dbell stepups Hamstring pull ins Wednesday Maaaaaaaaaaassage Thursday shot putting.. still average at best. Reeeeeeally feeling my low back from the box squats. I am not used to such a wide base and I think I am finally hitting some good positions that are weak. Tired easily. So this was interesting. Decided to move into board benching on the second upper day to compliment my strict benching on day one of the week. Fun story: I had my body measured a number of years ago and the results were interpreted for every movement important in lifting. For example, my most favorable range for torso flexion (for example back squat) was somewhere around 40degrees, I would rarely experience knee problems because the distance between my ankle and knee and knee to hip are exactly the same (pretty true), and among other factors my strongest point in my bench press is three inches above my chest. I love board benching. I have had great success with two board benching in the past but never really used it much in my workouts basically because I trained at weird times when no one was around to hold the board or the meatballs in the gym weren't worth asking. In Arizona I can remember successfully getting 275lbs. for a single with a two board. Three board bench: (one inch pad and stack of two boards on my chest) I had a healthy number of warmups due to the length of time since my last board bench workout. I would move up 15-20lbs. per set and was jacked when I worked up to 265lb. then 285lb. then 300lbs. and finally a solid single at 315lb! This is the absolute MOST weight I have ever had on the bar for bench and was pretty stoked when I got it. We put on a the measly 2.5lbs on each side but I think a combination of poor technique and too many warmups tuckered me out. Yay! New PR! Eh, some one arm rows, lat raises, rotator work, and triceps to finish it off. Friday Clean workout worked up to doubles at 173lb. for some technique work. 5 x 2 Christmas was here somewhere... |

Typed up a pretty extensive update and set the laptop aside. Kitty decided he wanted to sit on the keys and deleted it. So here is the recap... Last week I met up with Donnie Thompson and he showed me some band stretches for my hip and tweeked my squat form a bit. I incorporated his tips in the weight room yesterday and I am really feeling it today. Pretty good numbers last week: Flat bench 225 x 2 240 x 1 (10lbs. off all time PR) Massage today and planning on some power cleans and a little combo upper lift tomorrow. I'll try to post more often! |

I have been pretty quiet on my training log... a lot has happened since my last post. I continued my training for the shot put and the 2012 Olympic Trials and had a few ups and downs on my quest. I was experiencing a lot of back and hip pain and when I finally got an MRI and Xrays that revealed I have a Pars Defect in my L4. Basically I have a stress fracture that could have occurred in my years of training or I could have been born with it. Ambiguous, huh? The inflammation is the actual cause of the pain. Surprisingly, I had a lot of success with my physical therapy and cortisone shot. I managed to improve my seasonal best to 17.40m (57-1) and qualified for the finals in the Olympic Trials. Unfortunately, I did not perform well on the day and missed the Olympic Team. Not all is lost… I was thrilled to return to my heavy events. After the Trials I felt a shift in training. The Olympic lifting staff at the gym helped me out quite a bit for my training and convinced me to go for a meet. I decided to open up at a small meet in Savannah, GA on November 17. It’s November 20 and I am pleased to share my numbers. I hit five out of six lifts with a best of 65kg in the snatch and 82kg in the clean. It was so different than expected. Switching to a hook grip and no straps and actually performing a clean and jerk was tough. Shoulder flexibility must be improved if I am going to get back over 100kg in the clean and jerk. So now I am going to get back into training for the
games. I have not been able to
back squat in my workouts but I am slowly going to start working them in
now. Joe and I went out to throw
on Sunday and I am still sore, even with light weights… Headed to Orlando in January for the
women’s East/West Challenge. |

Ahhh, it's good to feel the soreness of hypertrophy.
I am pretty proud of my 10 sets of 6 reps at 95lbs. in the back squat last week. Gotta start somewhere, right? I have been holding off on the Olympic lifts for a bit but will work them in the mix in the next few weeks. I am weight training three days a week and adding a metabolic workout for the fourth day. This week I chose to push/pull sled, kettlebell swings, turkish getups, and ab twists. Was a little winded after the first round but I feel that I was getting a little better with each round. My throws are definitely rusty. I know my weaknesses also aggravate my back pain so I am very cautious when I throw. I think I can get at least two throwing days a week but I won't go more than three days this point in the season. It's squat day again!

Yesterday Joe and I had a little help from Tucker putting the new uprights for the sheaf and wob towers and they are still standing today! Woo hoo! It was a little dark when the towers were functional so Joe and I had a couple blind sheaf tosses before packing up shop. The bar goes up to 28'9" so we have high hopes (har har).
The weight training has been gooooood. However, the attempt to back squat has not been well received. My back and hip would be angry with me for at least 5 days. Eh, time to be creative again. We have a Pit Shark (belted squat) in the gym and it has been working rather well for now. I am considering some front squats next week as part of the experiment. A friend of mine has recently graduated from Clemson and moved down to Columbia for a new job and I have coerced her to train with me. I am hoping she will use her track and field experience and join me on the field soon! She is already kicking my butt in the weight room and had two throwing days with me. Be on the lookout for Danielle!

Thanks for checking in, Bill! Unfortunately, the sheaf is not flying as high as I would hope but it is getting better!
I have been lifting 4 days a week and throwing once or twice a week. Over the Christmas holiday, Joe and I drove to Ohio and trained at the local YMCA and Andrew Durniat's gym in Wooster, Ohio. We didn't get any throwing in but we got to play in some snow! This week I have switched up the workouts again and hit the lower body hard with some trap bar deadlifts, step ups, glute ham raise and hanging abs. I am pretty sore today but no pain.
I have found that if I try to squat it takes me at least a week to recover... even if I am only squatting 125lbs. I am trying anything and everything to make sure I keep pushing the lower workouts. Tonight was an upper lift with incline press, mixed grip pullups, hog line rope tri and pulls, KB ab twist and rack press for tricep work. I plan on throwing tomorrow and stretching. Only a couple more weeks until Orlando! |
