Subject: TRAINING LOG: Adriane
Date Posted: 11/09/10 at 2:54am
Monday was Day One of my off-season/pre-season/in-season training. I
am at a goofy point in my program development due to a long games
season (ending two weeks ago) and preparing for my indoor track season
(first planned meet in February). Trouble is that Women’s World
Championships in Phoenix is also scheduled for the end of February. I am
confident my training with the heavy events impacted my shot put
performance last season with the best opener (17.49m) in a few years and
second best finish (5th) at USATF National Championships. London 2012
is definitely back on the table.

My training education is primarily from the school of Jud Logan, 4X
Olympian in the hammer throw and soon-to-be Master Highland Games
beast. I spent my collegiate years at Ashland University and built my
massive bench press as a freshman (I was crushed by 115lbs.) to a nice
double at 230lb. by my senior year and now my best single is 250lbs. I
still utilize the piles of training books I used over the years full of
Westside lifts, Poliquin principles, and programs developed by John
Godina.

A lot happened between my senior year in college to the present. I earned
a few NCAA titles, got a few records, and was ready for Athens in
2004. Got cancer, missed the Olympic games but found a new outlook on
how I want to dominate life. I trained with Charles Poliquin in Arizona for
a couple of years and then exclusively with John Godina. I decided to
move back to Ohio, give up the shot put and coach full time. Competing
in the highland games was a great training motivator but when I was
goofing off with the shot put at a meet at Ashland, I surprised myself with
one of the best series in years.

I know I can do it all. So here is the plan. Train hard, train smart, and love
what I’m doing. The last few years throwing the shot put professionally
was agony. It wasn’t until I didn’t give a shit that it started to be fun again
and the distances were massively better. I LOVE the games. I love the
people and traveling to compete. I only have a couple more years in
throwing in track and field but I am going to compete in the games for a
loooooong time. I’m officially addicted.

Day 1

Push to Four Method (thanks, John Godina).  Six sets, one minute rest, ass to calves, three second eccentric.  Goal is to fail on the fourth set, drop weight and finish out sets 5 and 6.

A. Back Squat  6 x 8  1MR

125 – 145 – 160 – 185 – 195 (6) – 185

Minute rest sucks.  Actually failed on the 5th set, didn’t start heavy enough. But have a good idea for numbers when I repeat this workout next week.

B. Bent over rows with Axle  6 x 8  1MR

Worked up to 135 with the Apollon’s Axle.  Gotta sneak in some grip and forearm strength.

C1. Pederson’s Step ups         4 x (8 x 8)

C2. Reverse Hyper                    4 x 15

D. a few abs… had to go to Accounting class Boooooooooooooo

That's right, Dave.  Jud has competed in one game years ago but when I started throwing he got the itch again.  He is going to train a little with me for next year...

Just remember what you learned when you "didn't give a shit". I assume not only was it more fun, but you were training less.   After reading a large amount of CSmith logic, and my own experiences, I am now a firm believer college throwers over train. Example: I grad in 07, final college throw in June of 07'. In April of 08, I competed in a local college open meet. I took 1 practice to shake the rust off the week before the meet. Before the practice: i had not touched shot put since my last college meet, i lifted MAYBE twice a month, and competed in 1 HG.  I had my best throw in 4 years, less then 2" off my PR. I was excited and PISSED at the same time. So, all I'm saying, just remembered what you have learned.

TRUST ME, I have completely modified my A-type training personality from super structured, must be in the weight room at a certain time, percentages out the wazoo and train when I'm tired mentality to "Eh, don't feel like it today, I'm going golfing."  There is a lot to be said about the years of experience in my training logs and hindsight is 20/20.  I push my college throwers to a high intensity program but if I sense they are nearly overtrained, I will shut it down.

I'm trying to be smarter!  The meatball mentality sneaks in every once in a while...

Push to four method in the bench was not so successful this afternoon. Frankly, I feel like I got kicked in the face. Don’t worry, it was a
positive experience-I now know my work capacity is that of a 12 year-old stamp collector. Definitely failed as planned on my fourth set
but it would have taken a lot of squirming and force to move that bar to get 8 reps on sets 5 and 6. Grr, did I mention I am struggling
with only a minute rest?

A. Bench     6 x 8 1MR
125 – 135 – 145 – 155 (7) – 140 (6) – 125 (5)

B1. Alternating standing dbell shoulder press     4 x (8 x 8)

B2. Supinated narrow grip pulldown     4 x 10      3:0:X

C. Parillo press     4 x 10

My training log is full of weirdo names that are normal to me but make no connection for others reading my posts... keep the questions coming!

Parillo press is a laying straight bar tricep exercise that combines a strict 3 second eccentric skullcrusher then rolling the elbows forward into a narrow grip bench press. So the motion is 3 seconds down knuckles to forehead (hands 8-10" apart) keeping elbows pointed to the ceiling, quickly roll elbows forward to bring the bar to the chest and elbows still tight to ribcage, press up in a narrow grip.  Slow tempo is important on the eccentric to the forehead, the rolling motion and press are speedy.

Thursday

Body weight 173lbs.

A. Elevated snatch grip deadlifts     6 x 6     3E
     135 – 155 – 175 – 195 – 215 – 235
Standing on a 20K bumper I drop the starting height of the bar to my ankles challenging my hip flexibility
but also recruiting more hamstring and VMO in my lift.
I only have one set of chains and they are currently out at the field as training hammers for my throwers…
time to take the hammer handles off and put them on the bar.

B1. Single leg squats w/front raise     4 x (8 x 8)
First time with these, I saw it in a magazine and thought I would try it. I am pretty stinky at single leg
stuff.

B2. Seated good morning     4 x 10

C1. Mini band hamstring donkey kick         &n bsp;4 x (15 x 15)

C2. Russian twist on glute ham     4 x (20 x 20)

I spent my afternoon putting the entire track team through the British Quad test (overhead shot, standing jump, three hop jump, and 30m sprint) for a follow-up from 6 weeks ago.  When it was time for me to get in the weight room I only had time for some dbell work before the team dinner at the buy one get one free Chinese buffet.

A1. Flat dbell press with rotation       6 x 8

             Worked up to 55’s

A2. Mixed grip pull-ups          6 x 3

Alternated supinated, pronated and mixed grips

B1. Seated cable row to chest                            4 x 8

             Used thick bar handle

B2. Trap 3 lat raise                    4 x (8/8 x 8/8)

Leaning over a high bench I perform a set of 8 lateral raise then a set of front raise

Week 2 started out okay. Mom's birthday so I drove a few hours home yesterday and celebrated with the family.
Delicious prime rib (super rare, yum) and a healthy serving of Great Lakes Brewery Christmas Ale. If you are ever in
Ohio and have a chance to visit the brewery you won't be disappointed.

Push to Four:

A. Back Squat 6 x 8   1 MR
145 - 165 - 185 - 205 - 215 (crushed after 3 reps) - 175

Still underestimated my progression-got all my reps through set 4. I put my big girl pants on for my fourth set and
surprisingly stroked 205 for 8. Must have used all the inner strength because I felt the thunder when I unracked 215
for set 5. My wussy three reps were quality

B. Bent over row with Axle 6 x 8
worked up to stronger 135 on the fat bar

C1. Pederson's step-ups 4 x (8 x 8)

C2. Reverse hyper   4 x 15
I only glanced at the weight on the reverse hyper and mistakenly started out at 230 when I thought it was 190...
Rookie mistake.

D. Abby Dabbies on the glute ham.

Efffffffffffffffffffff.

Seriously overestimated myself today. Push to four is not my friend when it comes
to the bench. I punked out really quickly on my third set, and then there was just
no gas in the tank. I can muscle through the squat and force reps but in the case
of the bench press, when I’m done… I’m toast.

A. Bench press         & nbsp;6 x 8      1 MR
     140 – 150 – 160 (4)- 145 (5) – 135 (6) – 125 (6)
It’s bad when your athlete spotting you thinks you’re joking because the bar with
135lbs. is now sitting on your chest. Boo. “No, I really can’t move it right now.”
Don’t be surprised if I decide to start at 95lbs. Geez I gotta get this right.

B1. Standing dbell press     4 x (8 x 8)
B2. Supinated narrow grip lat pulldown     4 x 10

C1. Flat dbell fly     10 – 8 – 6
C2. Parillo press     10 – 8 – 6

Matt Vincent gave me the heads up that he was wheeling and dealing in the great state of
O-H…I-O and wanted to check out good ol’ Tiffin, Ohio. He arrived just as my throwers
were finishing up practice and he took a turn or two with the shot put and discus. Pretty
impressive I must say! He gave my new caber a whirl, “Still green, eh?” Yup. It should dry
out by spring I suppose. Matt and I threw randomness for another hour or so. I really
appreciate his help with my entry on my wfd. I have direction, orbit and position… speed
was always a little off. I slowed down my first turn and gave myself a chance to hit it in two.
I haven’t thrown since Richmond so I am officially tore up from the floor up today. Elevated
snatch grip deads was the perfect way to remind me that I am purposely doing this to
myself. We are continuing this psycho circus at Andrew Durniat’s gym on Saturday. Might
wrap my arms around an atlas stone or two. At least wiggle my digits at some pinchie
winchie grip thingies… More to follow.

Annnnd then there is today. Thursday

A. Elevated snatch grip deads     5 x 6     Made the executive decision to drop a set this week
     165 – 185 – 205 – 225 – 245 after the initial “Arrrrrg!” the sets got better.

B1. Started with single leg squat thingies but right knee was not having it. Switched it up to
a dbell lunge     4 x (8 x 8)

B2. Seated good morning     4 x 10

C1. Mini band hamstring donkey kick     3 x 10

C2. Glute ham abs     3 x 20

@Mr. Natural... spent most of my time with the 28lb. I tend to rush 14lb. weight and it feels
too light (I know) to get a lot of technique in. However, my one turn with the 28 is still pretty
decent. I will get an exact measurement next time :-) But you are right, my one turn in the 14
is pretty close to my full tech. Pretty sure I never get in a great position to use my right side
through the finish because I never get my left foot down closer to the trig. Always closed off.
Matt suggested I create a higher orbit in 2 and that helped a lot. MUST THROW MORE.

@Andy-Ohio is awesome. C'mon out and train anytime!

Copy and paste. A few changes and additions to my Friday workout.

A1. Flat dbell press with rotation       5 x 8
              Worked up to 60’s
A2. Lean Away pull ups      5 x 3
Pull up, bring knees to chest and lower backwards away from the bar in a 3-6 second
eccentric and hold knees up as long as possible. Great for the abs, feeling it today.

B1. Seated cable row to chest         & nbsp;4 x 8
             Used thick bar handle
B2. Lat raise with shoulder retraction    4 x (8 x 8)
Standing with a slight hinge over a glute ham I hold my wimpy 8lb. dbell directly below my
shoulder. First movement is to retract my shoulder blade back (kinda up to the ceiling), hold
the retraction then lift the dbell laterally. I have been incorporating a lot of shoulder work
lately…

C1. Swiss ball Dbell rotation     3 x (10 x 10)
Don’t know the real name of this exercise but basically I lay with my upper back on the swiss
ball, keep hips elevated and feet on the floor and hold a 30lb. dbell with both hands and
straight arms over my chest. Without too much wiggling with my feet I twist side to side with
arms straight, hips staying stationary. The swiss ball allows a little rolling with each twist and
balance is an issue too. Fun exercise.
C2. More glute ham abs stuff      3 x 20

Good weekend. On Saturday I met up with Matt Vincent at Andrew Durniat’s gym for
some random grip feats, blobs, climbing wall and noble efforts with the Dinnie Stone
handles (weight included). The CoC #2 is going down ASAP. Gave it a good scare on
my first attempt, second and third attempts were noteworthy. Pizza and beer
accompanied by shop talk followed the shenanigans.

Sunday was reserved for writing programs, team throwing practice, and then some
homework. Bleh.

“I’ve got a case of the Muuuundays.”

In the office all morning. Thrilled to get out and watch my throwers kick butt at practice
and destroy their workouts in the weight room. Three freshmen finally saw some
results… 30lb. jump in his bench press for a single. Proud Mama.

My turn for push to four in the back squat. Felt pretty good throughout the entire
workout. I think it is because I bumped the rest time to 90 seconds.

A. Back Squat     6 x 8
     150-170-190-210-225 (6) – 205
I was nervous I pulled my right quad on my third set but then realized I was being a
vag so I started to move the bar and got the reps.

B. Bent over row with straight bar     4 x 8
Switched it up to a regular bar to start moving some weight. Worked up to 165lbs.

C1. Pederson step ups     4 x (8 x 8)

C2. Reverse hyper     4 x 15

Oops, my thread fell off the page.  Better keep up with my training log!  I’m sure inquiring minds want to know!

Tuesday, Nov. 23

A. Bench press 6 x 8

115-125-135-145-155-165(1)

Still haven’t figured out the push to four with the bench press.  Might give it another week before I switch up my bench exercise.

B1. Standing dbell press 4 x 6

B2. Narrow supinated lat pulldown   4 x 8

Hmm… turkey day.  Gobble ‘til you wobble.

Flash forward to Saturday.  Spent most of my morning in my office and had only 45 min. before I had to head into my second job to bring in the cash-ola.

Nov. 27

A. Elevated snatch grip deads 4 x 4

Warm up 135 185-215-235-255

B. Reverse hyper

Sunday, Nov. 28

Had my first shot put practice of the year.  All 4K (couldn't find my 4.5K or my 5K) so I took a lot of stands, a couple drills and hit a few fulls.  Felt like I moved pretty well and was pleased with my throws.  I have no idea how far they were going.  Doesn't matter yet.  My athletes have their season opener this weekend, my opener will not be until January or February.

Tuesday, Nov. 30

A. Back squat 6 x 6

160-180-200-225-235 (4)-225

Really happy with my progression in my squat.  This is probably my worst lift, I always felt as if I would buckle in half if the weight got too heavy.  Building a little more confidence now.

B. Bent over row 4 x 6

145-155-165-175

C1. Pederson step ups 4 x (8 x 8)

C2. Reverse hyper 4 x 15

D. Abs out the wazoooooo

Today, December 1, 2010

A. Bench 6 x 6

125-135-145-155-165-185 (5)

Kinda gave up on the push to four system.  Will totally revamp my program next week.  I brought the chains out from the throwing field and plan on including them in the next batch of presses.

B1. Standing shoulder press 4 x (6 x 6)

B2. Low pulley single arm row 4 x (6 x 6)

C1. Ivanko bar bicep curl 4 x 8

C2. Ivanko skullcrusher 4 x 8

A little curls for the girls and tri’s for the guys never hurt anyone…

Belle of the Ball, when you write this

A. Back squat 6 x 6

160-180-200-225-235 (4)-225

do you mean six sets of six repetitions at 160 pounds  (36 squats)

and then
six sets of six repetitions at 180 pounds (72 squats total)
six sets of six repetitions at 200 pounds (108 squats total)
six sets of six repetitions at 225 pounds (144 squats total)
six sets of six repetitions at  235 pounds (180 squats total)
and then four more squats at 225 for a grand total of 184 squats?

That seems like an awful lot of squats to me, but maybe I don't understand the nomenclature like I thought I did.

I'll let her clarify more Alan, but it means she did:

160x6
180x6
200x6
225x6
235x4 (failed on rep 5)
225x6

For a total of 34 reps.

Oh Alan.  I KNOW I should squat more but that is just plain silly. Thanks to Craig for the astute observation.

Finally got bored with my workout.  Switched it up today to include some Oly lifts and pulls.

A. Hang snatch 5 x 3

95 – 105 – 115 – 125 – 135

B.Clean grip high pull 3 x 3

             135 – 155 – 175

C1. Heel elevated front squat 3 x 6

(I will put two 25lb. plates side by side on the ground and only place my heels up on the plate.)

             115 – 125 – 135

C2. Box jumps 3 x 3

D. Reverse hyper 3 x 12

Life happens. Training days are modified. Rocked my accounting exam last night
though.

My athletes had their first indoor meet of the season and really performed well.
Already a school record and NCAA provisional mark for one of my juniors and
some promising glimpses for this weekend at Kent State. I think I should throw
sometime… it has been a long time!

Lifting is way fun. Finally got my chains from the field and took the hammer
handles off and put them back on the bar where they belong. I will have to weigh
them the next time I lift. Probably no more than 35lbs. each.

A. Chain back squat   5 x 5
135 (plus chains) – 165 – 195 – 215 – 245

Really happy with my squat lately. The addition of the chains today made me
appreciate the adjustments in my squatting technique. I have a little more torso
flexion but I am much stronger in my abs to hold the position. I like the bar a
little lower on my upper back, I used to carry it really high. Rookie mistake.
Overall, I can feel my tush and legs do the work. Weird, isn’t that the point of the
exercise?

B1. Low pulley split squat (foot elevated) 4 x (6 x 6)
Here is another favorite-adjust cable machine to a low level (knee to hip height)
with a single handle. Posture is shoulders over hips, opposite foot is up on a
bumper or box (up to 8”) and opposite hand holds cable handle straight out. Feel
great stretch of rear hip on lowering phase and focus on the push back from front
heel.

B2. 2up/1down leg curl   4 x 6
We used to have a single leg curl machine so I modified the exercise with the new
machine… curl up with both legs and lower only with one. Found an extreme
imbalance with my left hamstring.

C1. Reverse hyper 4 x 15

D. Goofed off with one of the professors “lifting” in the weight room. Tiffin is a

My chains are still out from yesterday… let’s use ‘em! Finally weighed them and found
out they are only 20lbs. each. Wow. I was WAY off. Oh well, still functional.

A. Chain bench
     3 x 5     115 (plus chains) – 135 – 155
     2 x 3     175 – 185 (only got 1 rep)
Been messing around with some Mickey Mouse weight lately with the last program. It
was nice to push something heavier for a change. Figure my max is somewhere around
235 right now, would like to get back to 250 for February.

B1. Incline dbell fly 4 x 8

B2. Low pulley single arm row 4 x 8

C1. Skullcrushers with chains 4 x 10

C2. Mini band pull aparts 4 x 20

Man, it would be nice to get back on a normal schedule soon.

My athletes are kick ass and one of my seniors broke the school record in the weight
throw. I am pretty proud that there has been a school record at the two early indoor
meets. I hope to keep the streak after the winter break.

I have not been able to keep a consistent training regimen… oops. Went off to San
Antonio for a national coaching convention and was in the right place at the right time.
My former coach Jud Logan was snowed in Ohio and would miss presenting his weight
training session. I was honored he asked me to step in and take over. I had about an
hour to prepare but I think I gave a decent overview of the Patient Lifter’s 6 x 4, the 5%
Solution, and cluster training. Spent the weekend visiting family in Houston and training
with Ed Cosner in his glory hole aka his gym. Pretty awesome set up he has there.
Werksan bumpers and bar, three platforms, chains, sleds, bands, grippers… need I say
more? Heavenly. Thanks for inviting me out, Ed! I had a pretty good day with the 12lb.
shot in the parking lot. I’m thinking it was a world record but didn’t measure.

With travel and little flu bug I got back in the weight room today.

A. Hang snatch 6 x 2
      105 – 115 – 120 – 125 – 130 – 135

B. Clean high pull 3 x 3
      185 – 205 – 220

C1. Heels elevated front squat 4 x 3
       135 – 155 – 175 – 195

C2. 2 up/1 down leg curl   4 x (4 x 4)

D1. Reverse Hyper 3 x 15
D2. Ab circuit 3 x through

I know, Craig. I'm trying to get my act together!

Thursday (I think)

Chain bench 5 x 3 Didn't have anyone to spot me (safety first!) so went pretty conservative (155, 165, 170, 175, 180 plus 40lbs. of chain) Felt pretty good.

Incline dbell fly 4 x 8

Seated row to chest 4 x 10

Skullcrushers with chains 3 x 10

mini band pull aparts 3 x 20

Feasting the next few days back home.  Was pretty disappointed my body weight is teetering at 170lbs.  Traveling makes me shrink.  I have less control of my diet and I just don't eat enough.  New year's resolution... change my eating habits and stick to the plan I devised over the summer.  I need to say to myself "Suck it up, Buttercup" and take the time to prepare healthy food so I have no excuse when I am on the go. Shakes and bars are okay in a pinch but if I want to achieve my goals, I need to get a little more junk in the trunk.

Happy holidays, my highland friends.

Hey Pingleton! Those are the exact notes I have from Jud's power point presentation! If
the link didn't work above, search for 5% Solution in the article section and you will
come up with "Jud Logan on Manipulating Sets and Reps." It provides a semi-clear
example of the 6 week program.

My take on the 5% solution is that it prohibits meatballs from going to heavy in the
exercise but still allows the chance to hit maximal effort in each set. Great program for
a winter break or early season block. If done with bench, I like the 2nd day to take a
Westside approach with speed bench. If done with Squats, favor single leg movements
for 2nd day and lots of hamstring work. If done with Pulls, a 2nd pulling day is not
necessary.

Monday
Since the holiday I have had some great workouts. I drove to Ashland and
trained with Jud. My indoor facility is an actual barn with no electricity and
no heat. It was a treat to train in my old fieldhouse with the best coach in
the world. He is the reason why I had a throwing day of absurd volume
and I am still a little sore today.

4 x overhead 10lb. shot
6 x stand throw (8lb.)
4 x A drill (8lb.)
6 x double hop drill (10lb)
6 x full (10lb.) range 47’-50’
8 x full (8lb.) range 54-57’
8 x full (3K) range 57’-60’

This is back to my college training, I usually don’t have this much volume
in my throwing workouts but I took advantage of the opportunity to
throw…

Tuesday
Arrived in SC and trained with Tex and Big Rich. Squat day for me and they
were super helpful with my technique. Used the Monolift (because I am a
monsterous squatter) and a low box. Worked up to 185 or so with the
safety squat bar and the new technique. Didn’t feel particularly strong
with the suggestions but I understand why they feel it is a better
movement. 10 sets of 3 later…
Fussed around with some heavy KB swings, glute ham stuff, reverse hyper
and lots of stretching.

Wednesday
A. Bench day. Waites Fitness is a haven of cool stuff. I worked in with
some of the guys at the gym and Rich watched over my bench and gave
me a few more pointers. Loaded up the bar with two sets of chains and
was pretty happy with my progression.
8-6-5-4-3-3-3-3-3-2 turned out to be the reps for the evening.
My last double was 155lb on the bar with 100lb. of chain.

B1. 90 degree rotator with shoulder horn
B2. Fat bar shrug thingy

C1. One arm row
C2. Single arm dbell floor press-I saw Rich doing these yesterday. I
thought it was neat.

Ten hour drive later I am back in Ohio after a nice break away from reality.  I was back in my office at 9am with a pile of crapola that needed attention.

Decided to squat today, figured it would either be a great idea after spending the entire day in the car yesterday or a terrible idea after spending the entire day in the car yesterday.  I'll let you know tomorrow.

A1. Low box squat  5 x 5  185-205-225-245-265

A2. Pederson step ups 5 x 6 this is where I feel the car ride, my knees are a little jacked. Stayed light with 25lb. dbells

B1.Low pin rack pulls 4 x 4 225-265-295-325

B2. Full extension glute ham raise 4 x 6

C. Reverse hyper 3 x 15

Back to the office...

Tuesday

Took some of my athletes to Ashland to throw and lift:

4 x overhead (4k)

6 x stand (5K)

4 x double hop (4k)

3 x fulls (5K) high of 45’ The heavy ball was huge and killed my hand. Could tell I was rushing my upper body a lot when the ball blew threw my fingers. Ouch. Knuckles still swollen today.

8 x full (8lb.) Range 55’-57’ high of 59’.  My last throw was my best mark…

I still have some equipment in the weight room at Ashland so I unlocked my Eleiko bar and bumpers and oly lifted until my athletes were done with their workouts.  No real rhyme or reason to my lifts, I’m just a bar snob and LUV my stuff.

Power snatch

4 x 2   50K-55K-60K-65K

3 x 1   67K (miss) -67K- bonus @ 70K

Clean grip high pull 4 x 2

80K-90K-100K-110K

Back Attack  3 x 15

FYI Craig-I had two chicken breasts for breakfast today with a coffee (heavy whipping cream and sprinkle of sugar)

Wednesday

Quick upper today, had to head back in the office for work… Bleh.

A. Wide grip bench 5 – 5 – 5 – 4 – 4

135-155-175-185-195

Popular opinion says I am benching too high on my chest and pressing with my delts.  My opinion says that I like where I have been benching for the last ten years but I will humor the so-called experts and work on a lower touch point with a bigger arch.  Eh, it was okay.  I still argue the angle of release for the shot is nowhere near my sternum so suck a duck.

B1. Standing behind the neck press  3 x 10

B2. Mixed grip pull-ups  3 x 3

C1. Shoulder prehab lat raise 3 x 8

C2. 1 Ľ incline bicep curl  3 x 8

Adriane,

Are the guys who are trying to change your bench and squat
powerlifters? While I am sure they know a lot lot about
squat and bench technique, there can be differences between
the best lifting style for powerlifting vs. throwing,
especially with respect to squats (as I am sure you know).
Just curious really.

You got it, Peter.  I am really thankful for the suggestions, I would like to bump up my bench numbers but I agree the inital movement of a low bench doesn't translate well to the stone/shot throw.  I typically work on my incline press, it is closer to the angle of release.

I love to learn and willing to try new things... who knows, maybe I will pick up on the next best thing in my training.

Out of curiousity, what is push to four?

-------------

Posted By: HellsBelle
Date Posted: 1/08/11 at 4:29pm

Thanks for the BOLD highlighting, Alan!  I believe there is a functional balance between the incline and flat bench in connection with the stone throw.  I have heard the incline max should not be less than 40% of your flat bench max but other than that, I like to rotate my main upper exercise to keep up the spice in the weight room... if ya know what I mean wink wink.

Sarah-the push to four method is a workout I did a few years ago.  It is always 6 sets but can vary from 10, 8, 6 or so reps.  The method can be in a pressing movement (benching), squatting, or deadlift.  I had a three day split with one of the exercises as the main lift of the day and used a trap bar for deads.  Anyhoo, the method basically makes you push to failure every workout.  Not necessarily the greatest plan for inseason training but great when you are developing GPP or basic strength in a preseason capacity it rocks.  Let's say you are benching for the day.  For this example, you have 6 x 8 (six sets of eight reps).  Pick a weight you can complete for 8 reps on set 1.  Increase the weight for set 2 and set 3 but it is important you are able to complete all reps in the first 3 sets.  The fourth set is key, you want to plan ahead and pick a weight that you may get 8 reps but will most likely hit 5 or 6.  So once you fail at set four, you can drop the weight and attempt sets 5 and 6 for the full eight reps.

Push to four-work to failure on set four, drop the weight and finish out the sets.  I started out with only a minute rest between exercises and I was winded by set 3.  Rest time can be adjusted with the intensity of the workout.

Tough to do by yourself.  You never know when you might need a spot.

Oh that sneaky Ed!  He has best ideas!

Today was a good day.  I have been seeing my oncologist for the last seven years, every three or four months. I think he schedules such frequent visits because I am a ray of sunshine and in his profession, you don’t see a lot of joy.  He finally let me loose after he said my latest cat scan was “no change” (I will always have a mass of scar tissue in my chest that we keep an eye on) and I don’t have to go back for 6 WHOLE MONTHS!  Well, it is a big deal to me!

Drove back to Tiffin, dealt with some crazy weight room equipment then finally got to my workout.

A. Squat to bench  5 x 5

Warm up 135

195 – 215 – 235 – 255 – 275 (3) I probably could have finished out my last set but I was by myself again.

B. Progressive range cleans 4 x 3

135 – 155 – 175 – 195

I was super happy with these.  I have not done a full clean in a while so why not today?  My progressive range starts at the hang, below the knee and finishes from the floor.  I am interested to hear why others choose to start at the floor and ascend?

{Insert provoking conversation here}

C1. Pederson step ups  4 x (8 x 8)

C2. Glute ham full extension 4 x 8

D. Reverse hyper

A. Incline press   8 – 6 – 6 – 4 – 2

             115 – 125 - 135 – 155 – 165

B1. Single arm dbell floor press 4 x (8 x 8)        40 - 45 - 50 - 55

B2. One arm row 4 x (8 x 8)        45- 50 - 55- 60

C1. Dbell tricep 3 x 10                 20 - 25- 30

C2. Zottman curl 3 x 8                  20 - 20 - 20

3 x double hop
8 x full

All 4K throws with no distance markers. Eh, felt like I was moving the ball
well and the arm strike was pretty decent.

What are stand throws vs double hop vs full?

-------------

Posted By: HellsBelle
Date Posted: 2/01/11 at 3:57am

Hi Sarah-

Stand throws is essentially the Braemar stone throw.  I usually warm up with a few of these before drills and full throws.  My favorite drill is the double hop.  I am a glider which means I start in the back of the circle (trig) and push back into my power postion and throw.  The double hop is two glides in one throw.  I use it to work on my right foot drive and keep my shoulders back while moving.  Begin in the start position, push back off right foot, land, quickly push off again, land with both feet in power position and throw.  Hop, hop, throw.

Signing day tomorrow for track and cross country kids.   I have ten more Letter of Intents to process but I will catch alll y'all up on what I have been doing the last few weeks.

Competed in Orlando January 16 with a bunch of enthusiastic ladies  including Kate Mason and her west coast alter ego, Kate Burton.  Great day for throwing... I was a bit frustrated with my throws, the only events that felt decent was the caber and the stone.  I can tell my shot put training is going well. 56+ with a light stone made me smile.  I grumbled at the rest of the events. I know it is January (now February) but it was a definite reminder that I need to suck it up and throw in the snow.  I went out and threw on Sunday 1/30.

28 wfd

6 x one turn, 12 x full throws- no tape for distance but my only goal of working on my inital drive in the first turn without eating up a bunch of the trig minimized my fouling.

28 wob

3 x left hand, 8 x right hand standing-no stands or bar so who knows how high it was going.  I just worked on a long patient pull and finesse on the finish.

Lifting

A.  Box cleans  5 x 3  working up to 190lbs.

B.  Back squats 5 x 3   working up to 260lbs.

C1.  Single leg dbell RDl 4 x (6 x 6)

C2.  Low cable pull-through 4 x 10

D. Reverse hyper 3 x 12

We had another 6-8" of snow dumped on us again today so campus is closed and classes are cancelled for tomorrow.  I might have a chance to take my shovel out to the field and dig myself a trig.

Lifting:

A.  Flat bench  4 x 4  155 - 175 - 200 - 210 (3)

B.  Two board bench  2 x 4   215 - 225

C1. One arm row   4 x 8

C2. Lean away lat raise  4 x (8 x 8)

D1. Weighted dips  3 x 6    BW+20lbs.

D2. Mixed grip pullups  3 x 6

E. strech-extravaganza

I was encouraged if not forced to enter the shot put in the open track meet this Friday.  I have no idea what kind of performance I will have but I need to get back in the competitive mode.  I entered myself at 16.50m so anything under 54' will be the opposite of good.  Hopefully I can get some throws in tomorrow...

Wednesday

A.    Power snatch

2 x 3    95 – 115

2 x 2    135 – 145 (1)

3 x 1    145(miss) – 145(miss) – 145 (solid catch)

First day back to the full power snatch.  Pulls were a little screwy at 145lbs. but I was determined to complete a solid lift.  The last pull was probably my best of the day.

B.     Speed hang snatch

3 x 3    115 – 115 – 125

This would be a great time for a Tendo.  It’s on my wishlist.  I felt as though I was moving the bar really well and would be interested to see what my bar speed was.

C.     Front Squat with mini bands

5 x 3    95lbs. with yellow bands

Light and quick

D.    Reverse Hyper

3 x 15

Number one issue is the tendency to open up the left hip in anticipation for the throw.  Try to push back with your buttcheeks moving toward the sector.  If you keep your left knee turned down towards the ground your hips will stay closed.

YMCA was closed due to the snow storm yesterday so I had to wait until today to throw some shot to prepare for the meet tomorrow.

2 x overhead

4 x stand throws 4.5K

2 x double hop 4.5K

5 x full throw 4.5K   range 47-49’ high of 50’

6 x full throws 8lb.  range 56-58 high of 59+

Tried to keep the workout short, but it took me a while to get into the rhythm of the throw.  I have a number in mind for tomorrow but I like to keep it a secret.

A.    Waiter jumps with 10K   3 x 4

B.     Speed bench   6 x 3  125lbs.

C.     Abs

Quick and light in the weight room today.

Friday night’s comp went pretty well.  I am happy I got back into a competition, I definitely felt a little rusty.  However, I don’t think I planned this event properly, I had 16 athletes competing at the same time and felt like my focus was not on me at all.  One thing I have learned over the years is the importance of being selfish when competing.  My workout from Thursday went really well and I am not used to throwing so hard the day before a comp.  So I’m content with 16.42m in the meet.  I entered myself at 16.50m so a few centimeters short is okay I guess.  This week I am going to Grand Valley State University in Michigan for a big meet-I will only be throwing with one of my athletes so it will be more manageable to be focused.  I am entered at 17.00m.  Bring it.

Sunday workout-had to throw on a parking lot, my field driveway has not been plowed and I couldn’t get in the complex.

28WFD

4 x one turn

8 x full throw

Worked on the rhythm of the throw.  I slowed down the first turn and concentrated on my foot placement.  I am still over driving the first turn and darting across the trig.

28WFH

Standing

2 x left hand

6 x right hand

6 x Spinning

Just need to get back into this.

A.    Box cleans  4 x 3   2 x 2

B.     Back Squat  5 x 3  1 x 6

C1.  Inverted hamstring RDL

C2.  Low cable pull through

D.  Reverse hyper

E. extra stretching

On Friday I tried a few glides with the mental picture of pushing my butt strait across the ring.  I also tried the hop hop throw. I don't know about the hht  but thinking about going straight across the ring, driving my @$$  -->straight across--> definitely helped me with the tricky balance between "explode when you get there" and "no pause in the middle"....but yet "don't open up the hips".

What really drove it home was watching a woman from the Stanford track team. She's obviously crazy strong and she has more *explode* in her legs that I will ever have. She's got the weight transfer thing down, and she stays with the ball just great. But damn, when she hits the middle of the ring she's halfway open already.

Sometimes it's good to see what you DON'T want to do.

Hey Alan, if I remember my Flip I will film a couple of double hop drills so you can get a better visual of what I am doing!  Pretty cool you are developing an eye for technique now.  I have watched my video over and over and I'm not happy with my left side.  I follow my left toe and 9 times out of 10 it lands open and halfway up the inside of the toeboard.  I need to work for a left toe down to the ring if I am going to keep my left hip closed longer.

Today's workout went a little better.

2 x 5 kneeling releases with 4.5K

2 x 5 pound down

6 x stand throw 4.5K

2 x double hop 4.5K

8 x full throw 4.5K  (48-50')

6 x full throw 4K (52-53')

Didn't have the same pop as last Thursday's practice but I was working on my drive out of the back of the ring.  Moving pretty well with the feet, upper body draggin a little.

A.    Flat bench       4 x 3

185 – 195 – 205 – 215

Pretty happy with 215 for 3 reps.  I estimate I could press 230 for a single

B.     Two board bench        3 x 3

215 – 225 – 235 (2)

Fell out of the rhythm for the third rep at 235 but I will get it next time.

C1.  One arm row       4 x (8 x 8)

C2.  Lean away lat raise          4 x (8 x 8)

D1. Mixed grip chins 5 x 3

D2. Skullcrushers        10 – 8 – 6 – 6 – 4

Wednesday
A. Full snatch
2 x 3     115 – 125
2 x 2     135 – 145
2 x 1     150 – 155 (miss)
Worked on finishing my pull and it made a huge difference when I hit

catch 145lbs. for a single.

B. Speed hang snatch           3 x 3
     115lbs.

C. Banded front squat         & nbsp;6 x 3
     95lbs. with mini bands

D. Reverse hyper         & nbsp;3 x 12

Looking forward to some throwing tomorrow and I’ll be sure to bring my
Flip for you, Alan!

Adriane, very nice toss in your video. Do you normally have little or no reverse?

I can answer that, as I've watched every video of Miz A that I can find....she's thrown basically like that since college.

Major suck-up here.   The cool thing about the HellsBelle is that when she throws stones or shot, pretty much ALL the crank goes into the implement. There's almost no residual energy left over to make her spin.  It makes me think of Lars Riedel in discus.  They both accelerate up to this gigantic left side block and stick it, and once it's done, it's done.

All that spinning stuff at the front of the ring??  It looks nice but once the implement leaves your hand, what difference does it make?  Better to take all that energy and put it straight into the implement.

There's also the point that Miz A is hella strong compared to the mass of her implement....more so than most men, though maybe not the top elite throwers. She a HELL of a lot stronger compared to her implement than I am, compared to the 16 pounder.

I take this to heart because I am an OLD GUY and I had better be bluidy efficient because I don't have a whole lot of *explode* in this body to waste in any motion that doensn't make the implement fly.  So for me, personally, the challenge is to try to be Adriane's kind of efficient, to explode up to that left side block,  still do the weight transfer thing, but not have *anything* left once the stone leaves my hand. Put it ALL into the rock.

I'll shut up now.  All of the above is just my opinion, BTW....The Miz A. may have a totally different explanation.

Lars Riedel discus @ YouTube....I think you'll see what I mean.

Alan, I agree with what you are saying.  By not reversing she stays on her right leg and can apply full power through the release. If you reverse too soon, you can pick up your foot before the release and lose the last bit of power.

I am certainly not criticising her. Obviously she's extremely successful by not reversing. To me, not reversing is like a boxer not following through with a punch or a pitcher not following through with a pitch.

Alan-thanks for suggesting I bring my Flip... I was not happy with my full throws today.  The left side was definitely opening up too soon and I lost the separation in my power position.  Eh, meet tomorrow.  Let's hope I got the bad ones out of my system!  Take a look at the double hop drill.  Let me know what you think.

I have been gliding for most of my career with a few attempts at the rotational throw.  Once I switched from the traditional glide (start on one foot) to the dynamic glide(both feet in the back of the ring) I definitely found a non-reverse was the best finish for me. I will occasionally hit a late reverse but the damage already has been done.

Short lift:

Speed bench with mini band (95lbs) 6 x 3

Reactive box jumps 3 x 3 (15lbs.)

Flippin' tired.

Damn, you're right. I see it....your hips are opening a bit in the middle of the ring.

OK, Alan. DON'T DO THAT.

On the other hand, your left foot is not climbing up the toeboard, now, either.

Tomorrow is drills time for me. I will try the hop hop throw, as illustrated.  I also learned something from the side view of the stand throw.  Ken Lowther told me about it on Sunday. You just showed it to me.  Thanks for the Illustration, Belle!

Thanks for the explanation!  I shall go try this. ( "

I strongly disagree with this statement. Though you kind of back down from this statement in you next post about not reversing to add consistency. Though I was/am not the quality of thrower Mz. A is, I've spent many many hours in the ring throwing. The no reverse is either a choice she makes or a habit she can't break. The discussion about reverse or no reverse will happen forever (kind of like 2 or 3 tong forks). Your right, the timing has to be right on the release when somebody's reverses. You have to get all that out over board and pull it all back in.  My best marked throws were walking on the edge of fouling. My best throws who fouls(who's aren't right?). What does the last 1-2" on push on the shot put/stone get you? i'd say easily 6"-12" on the throw. More inconsistent then NR? probably. Just a choice you have to make.

From my experience, and hearing John Smith talk about his wife's throws: I bet some of Mz. A's best throws come with those "last second reverses"

I do have a question for ya A. My computer is super old, so i can't slow the throws down like I want. I notice you head is always turned to the left on your release. Do you "see the shot leave your hand" like i've heard preached by so many people? Again, it could be I can't slow it down enough to see the split second. I always had a bad habit of pulling my head, and there are even pictures of me throwing with my head pulled but my eyes looking at the shot (see coach, i saw it leaving my hand). I just wonder if you preach that to your kids?

I talked to Mark V about looking down while throwing at the clinic you two put on this year.  He said he tried to throw with his head up, but it wasn't working. So he learned to throw far with his head down.  Some reason that makes sense to me.

Hey Jeremy-I don’t think I have a dramatic pull away with my chin on most
throws. The dramatic head whip is when my left side is open when I hit the
power position. I have tried drills with watching the shot leave the hand and
found it to be a quick fix if I miss the left hip block in the front. My athlete
took all the video from this weekend so I will get the clips from him
tomorrow and check out the front of my throws. I have posted the link to
my 57’4” from last spring…

As for the reverse vs. non-reverse…

I can’t commit to either method. I usually throw my stand throws, drills,
fulls with a non-reverse working on the right-left hip block on the finish in
the shot put. However, I spent some time attempting the reverse in the
braemar toss if I need that extra umph to reach out over the trig.
I have no patience in the front of the ring if I intend to reverse a full throw. I
have found that I can still get some extension over the toeboard/trig upon
release with a wicked block… sometimes I have the late switch of my feet.

Recap from the weekend… video will be posted soon.

I went to Grand Valley State University in Michigan for the invite section of
the shot put Friday night. I was so excited to throw because I didn’t have
to coach any of my athletes at the same time. Secondly, I had some nice
competition with John Smith’s girls from SIU and I felt a little extra push
knowing he and Connie were watching. Pretty decent series with a flub
here and there but getting back over the 17m line puts my shot put
season in perspective. I know I need to throw at least 61’ to have a solid
chance for the 2012 US Team but after a nice talk with John Smith I am
driven to push my limits. 17.13m is not bad after the week I had.

HEY! Worlds are only two weeks away.

Sunday:
Drove out to the track again… can’t get in the driveway, too much snow.
Went back to the parking lot and took a lot of 28lb. wfd throws. Worked
with the lines in the parking lot and felt I stayed low on my legs to find
the lift on the finish. Still have no idea how far I’m throwing. Kind of
annoying. Some wob technique and stretching ended the 2 hour session.

Weight room:
Already started incorporating some neural programming in the workouts
but it’s on now.

A. 2high pull/1power clean     6 x 3
     135 – 155 – 175 – 185 – 195 – 205

B. Back squat with heel extension     4 x 4
     Warm up 135      2 x 5
     175 – 195 – 205 – 215

C1. Leg curl     4 x 6
C2. Low cable pull through     4 x 10

D. Reverse Hyper     3 x 12

Awesome throw.  You're right, you don't really have a head whip, your eyes just are not facing forward. I don't see it affecting your throw at all, just something I was wondering about.

Friday

Weather was amazing today (sunny and 55) so I skipped out of the office
a little early this afternoon and threw on a very muddy (but snowless) field
before I met my athletes in the weight room. Throws felt really different
today. I measured a proper trig and set up cones for distance. The last
few weeks of throwing have been in a parking lot and my weights were
constantly lost in the mounds of snow. It was very clear how far the
marks were today and the training session turned into reality check for
next week. My 28 wfd is solid around 44-46’ but my 14 wfd is a bit of a
clusterf@#k. This is the first time I have been able to throw it since
Florida and it showed. Messed around with my puny caber practicing my
picks and walking but it is really light and not a great comparison to the
stick we toss in PHX. Any practice is worth it in my book.

28lb.
4 x one turn
2 x line drills (4-5 turns with release)
8 x full throws

14lb.
2 x line drills
4 x full throws
1 x 14lb. tomahawk into the ground in frustration

BIG caber
4 x standing pulls
This guy is a little too big/heavy for me right now. Should dry out nicely
by May…

puny caber
4 x pick and long walk w/turn

Lifting:
A. Speed bench with mini band     6 x 3
     115 plus mini band
B1. “Kiss” chin ups-wide grip pronated, pull up chin to hand (kiss the
hand)      4 x 4
B2. Fat bar skullcrushers 10 – 8 – 6 – 6

C. Mexican restaurant… not an actual exercise. Stuffed my face with the
fajitas texana san tortillas.

I spoke too soon. High of 32 degrees today with snow and sleet. Still
went outside to throw a little and work on some technique. Threw some
28 again and tackled the 14 again. Messed around with some hammer
winds and weight over bar. Pretty good throwing session considering the
temperature and frozen fingers. Might have one more opportunity to
throw the shot put this week. Conference for my team Friday and
Saturday and then I will fly out Saturday evening to compete Sunday…

A. 1 High pull/1 power clean     4 x 2
     185 – 195 – 205 – 215
High pull     2 x 1
     225 – 225

B1. Leg curl     3 x 6

Tuesday

Strange day for training.  I’m not feeling particularly spunky right now, I know I am in need of quality sleep but I was moving pretty well with the shot put today.  This might be my last opportunity to throw until Sunday…

Shot practice

2 x overhead (4.5K)

4 x line drill with hip pop release

2 x A-drill

6 x stand throw

6 x full (8lb.) range 54-56’

6 x full (3K) range 56-59’ high of 61’2”

When I note my ranges I take out the high end and low end of the throws to keep the ‘meat’ of the practice.  My ego likes to document the longest put though.

A.    Flat bench

Warm up

135 x 6

165 x 4

200 x 3

220 x 2

225 x 1 miss

225 x 1 miss-I was totally crushed by 225 today. However…

B.     Two board bench

225 x 2 smoked it

235 x 2 easy

245 x 1 cake

255 x 1 silly- I decided to shut it down for the day after putting on 20lbs. from last week’s bench workout.  Funny how positioning and strong points change week to week.

C1. One arm row

C2. Mixed grip pull-ups

D. Skullcrushers

Thursday

Last chance to train before Sunday.  I leave at 8am tomorrow morning through the snowy tundra to Saginaw, Michigan for the indoor GLIAC Championships. I don’t have the best scenario for travel, I coach all day Friday and Saturday and drive to Detroit to catch my flight to PHX.  I land in PHX late Saturday but I am sure I will be able to catch a few zzz’s on the plane.  Sunday… it’s go time.

Throwing

2 x overhead 4.5k

4 x stand 4.5k

2 x line drill w/hip pop 4.5k

4 x full 4.5k

4 x full 8lb.

4 x full 3k

Didn’t really measure today, I was just happy to get some throws in.

A.    Cluster box snatch      5 x [3 x 1]

115lbs.

B.     Front squat w/mini band         4 x 3

105lbs.

C.     Speed bench w/mini band       6  x 3

115

D.    Reverse hyper 3 x 15

160lbs.

Time to pack!

Time for a recap!

Managed to sneak out the win at Women’s World Championships in
Phoenix by three points to Kate Burton. She put up some solid numbers
and kept me on my toes all day. Great throws from Lacy and Emily
Burchett but I was super impressed with Katie Steingraeber. I threw with
Katie at the Oak Brook Games last summer and was thrilled to compete
with her again in Phoenix. Outstanding strength for a former sprinter!

The weather was crummy in the morning for the stones and weights for
distance. I was kinda bummed with my distances. I will always battle
with the D handle in the 28lb. I prefer the ring but oh well. I’ll throw
whatever they give me! I was pleased with my hammer throw, the heavy
(16lb.) started moving by the last attempt but I fell short to Kate less than
4 feet. She got me again by 6 feet in the light hammer but my confidence
in my weakest event is coming along! I tied my distances from last year
so I am not too far off. My strongest event was the caber. Powered up by
a little lunchmeat sammich I went on the tackle the puny challenge caber
which was pretty silly for all the girls. However, the 17’+ 85lb. master’s
caber proved to be an appropriate challenge for a world championship.
My first toss was judged at 3:00 (?). Okay. Second attempt had promise
but didn’t quite make it. I finally dialed in for my last toss and managed
an 11:00. I was the only one to turn that little guy and I am super proud
of it! Annnnd now the weight over bar recap. I was in the lead by a few
points but my inconsistencies could F up the whole thing. Started at 13’
and stood easily through 14’. The top ladies decided to start spinning at
15’ and I agreed I need a few tosses to get in the groove of the spin. I
needed more than that! Miss on the first try, miss on the second and so I
went back to stand. I generated so much vertical power! Right into the
bar. Done. I finished 4th or 5th in the wob. Oops. I should have stood a
little while longer… When the final numbers were tallied I was victorious!

Big thanks to the ladies on the field. I thought there was some serious
talent and competitors. Really made the day a good time.
